Heat training indoors: the performance boost hiding in your pain cave

Somewhere in the last few years, sports science quietly noticed something amateur cyclists had been doing by accident all along: riding a trainer in a warm room with no fan is a heat-adaptation protocol. Done deliberately — and carefully — that accidental sauna becomes one of the few legal, free interventions with decent evidence for a real aerobic benefit. Pro teams now schedule heat blocks the way they schedule altitude camps. Your pain cave was one all along.

Why heat makes you faster

When you train in the heat repeatedly, your body's first big move is to expand plasma volume — the liquid part of your blood. It does this because cooling is a plumbing problem: the more blood you have, the more you can send to the skin to dump heat without stealing supply from the working muscles. The happy side effect is that more blood also means more stroke volume — each heartbeat delivers more oxygen — which is much of what months of endurance training buys you anyway.

That's why the benefit doesn't stay in the heat. Studies in trained cyclists have found performance improvements in cool conditions after heat blocks, with the frequently cited range around 2–5% on aerobic measures. Treat that number with respect and suspicion in equal parts: it's approximate, the study protocols vary, and individual responses range from "meaningful" to "basically nothing". It's a lever, not a law.

What adapts, and how fast

Plasma volume expands

Your blood's watery fraction grows measurably. More blood means more to send to the skin for cooling and to the muscles for work — the core adaptation everything else follows.

You sweat sooner and more

~5–8 sessions (approx.)

Sweating starts at a lower core temperature and the rate goes up, so you shed heat faster before it accumulates.

Heart rate drops at a given power

~5–10 sessions (approx.)

With more plasma, each heartbeat moves more blood — the same watts cost fewer beats, in the heat and often in the cool too.

Possible aerobic gain

~10–14 days (approx.)

Recent studies in trained riders suggest roughly a 2–5% aerobic performance benefit, even in cool conditions. Approximate, and genuinely individual — some riders see little.

The indoor protocol

The beauty of doing this indoors is control: no chasing a heatwave, no riding at noon in traffic. The trainer room's temperature is whatever you decide it is. Here's a sensible amateur version of what the research protocols do:

Pick easy rides only

Zone 1–2, 60–90 minutes. Heat blocks never go on interval days — intensity plus heat stacks two big stressors at once.

Turn the fan off (or down)

The trainer room becomes the heat chamber. Overshoes, a long-sleeve layer, or a closed window all work — you're aiming for sweaty and warm, not distressed.

Hold it for the session

You want core temperature mildly elevated for a sustained stretch — a steady, uncomfortable warmth, still able to talk. If you feel unwell, fan on, stop.

Repeat 4–10 times over ~2 weeks

Adaptation needs repetition. Most protocols land around 5 sessions per week for 1–2 weeks; benefits start fading within a couple of weeks once you stop.

Rehydrate like it's your job

Weigh yourself before and after; drink back roughly 1.5× the mass you lost, with sodium. Chronic under-replacement erases the plasma gain you were chasing.

The intensity rule is the one riders most want to break, so let's be blunt about it: heat goes on easy days only. The stimulus is the elevated core temperature, not the watts — an easy Z2 spin in a warm room raises core temperature plenty. Stacking heat on top of threshold intervals doesn't double the adaptation; it wrecks the workout, buries you in fatigue, and pushes you toward genuine heat illness.

Read this before you switch the fan off

Heat training is deliberate, controlled stress — the margin between "adapting" and "unwell" is smaller than with normal training. Non-negotiables:

  • Stop immediately if: Dizziness, light-headedness, or a headache building.
  • Stop immediately if: Goosebumps or chills while hot — a classic heat-illness red flag.
  • Stop immediately if: Nausea, confusion, or heart rate climbing at steady easy power.
  • Stop immediately if: You've stopped sweating despite being hot.

Drink during the session, not just after. Never do heat blocks while ill, sleep-deprived, or already dehydrated. And this is not for everyone: if you have a heart condition, blood-pressure issues, are pregnant, take medication affecting thermoregulation, or have any doubt at all — talk to a doctor first, not a forum. Stopping a session early costs you nothing; heat illness can cost you weeks.

Rehydration is half the protocol

The adaptation you're chasing is literally more fluid in your blood — so finishing every session in a hole and staying there is self-defeating. Weigh yourself before and after: each kilogram lost is roughly a litre of sweat, and the standard guidance is to drink back around 1.5 times the deficit over the following hours, with sodium, not plain water alone. Sweat carries salt out with it, and plasma expansion depends on retaining both. Salty food with dinner counts.

When to schedule it

Two situations make a heat block worth the hassle. The obvious one: a hot event on the calendar — a summer gran fondo, a race abroad, a holiday in real mountains. Time the block to finish roughly 3–14 days before the event; adaptations decay within a couple of weeks, so a January block does nothing for July. The less obvious one: a deliberate performance experiment in a steady training phase, when you can absorb the extra fatigue and actually measure the result.

And the honest closing caveat: this is an advanced lever. A 2–5% edge only means anything on top of months of consistent training, decent sleep, and sensible fuelling. If your training is patchy, fix that first — it's worth far more than any sauna trick. If the base is solid and you're curious, the easy weeks are right there.
